How to fuel a marathon without hitting the wall

The wall is a fuelling problem, not a willpower problem. Here is how to plan your carbs from the start line so you never meet it.

“The wall” is what happens when your muscles and brain run low on glucose at the same time — usually somewhere after 30km if you started under-fuelled. The good news: it is almost entirely preventable with a plan you rehearse before race day.

Start fuelling before you feel like you need to

Take your first gel within the first 30–45 minutes, while your gut still has plenty of blood flow to absorb it. Waiting until you feel flat means you are already behind, and the deficit is very hard to claw back mid-race.

Aim for 60–90g of carb per hour

For most marathoners, 60g/hr is a solid target; well-trained guts can push to 90g/hr using a 2:1 glucose-to-fructose blend like the PF 30 Gel or the PF 90 Gel. Spread intake across the hour rather than taking it all at once — a gel every 20–25 minutes works well.

Pair carbs with sodium and fluid

Carbohydrate moves into your bloodstream faster when it travels with sodium and water. On warm days, run a PH 1000 or PH 1500 in one bottle so you are replacing what you sweat out, not just topping up on plain water.

Rehearse it in training

Never try a new fuelling plan on race day. Practise your exact gels, timing and bottles in your long runs so both your stomach and your hands know the routine before it matters.
